Rocky's Running Diary - by edward

An U20 cross country and athletics runner, I took up club running two years ago for Randwick Botany Harriers, and train with Sean Williams' squad. Running plays a major part in my life; and this blog is a training diary in testament to that.

Current PBs:

800m - 2.12
1500m - 4.30
3k - 9.46
5k - 17.21
10k - 36.00
Queens Park 6k XC - 20.53
NSW AllSchools State XC 2005 U20s - 26th
National Cross Country 2006 U20s - 49th

Goals:

sub 2:10 800m (even sub 2:08)
4.25 1500m
sub 9.40 3k (even close to 9:30, idealy sub 9:30)
sub 17 min 5k (even 16.40)
sub 35:30 min 10k (even sub 35.00)
sub 80 min half

tuesday 31st - 10x500m

October 31st 2006 01:12
1:33, 1:34, 1:35, 1:37, 1:38, 1:37, 1:40, 1:41, 1:40, 1:33 (done on mckay)

pretty good session, but still started dying after the first 3 or so, and only turned it around near the end. i think i was still feeling the 10k and 1500m, because i didnt play it smart. but did manage to turn it around for the last rep, which shows improvement, so should be fine for this weekend.

quite a bit faster than last time i did this session, but that was done around the lake, so its going to be slower. still, i think this session was worth more.

saturday 28th - 1500m race

October 28th 2006 12:07
wow was this a bad idea. pretty much just a waste of time.
clocked something like 4:50 but it doesnt matter.
i was so wrecked from thursday, shouldnt have tried the 1500. i was the only one from the people who did the 10k who backed up, and i think they were smarter.
felt fine in the warm up but within 2 steps of my first stride, the first time i tried lifting it above a jog, i felt it wasnt right, it felt just slow and like i couldnt sprint, couldnt get out of a slow gear.
was straining the whole first lap to just get around in 1:11, then just slowed off because i couldnt get into my normal 1500m speed. it was as if that speed was just blocked off for me, i couldnt get anywhere near it. didnt want to pull out, but nothing was going to come of this race, i knew it as soon as i heard the 300m split. i shouldve taken more rest after the 10k, i didnt think it would knock me around that much. probably cos it's my first too, and im not used to racing that distance. its well above any track race i do, and even queens. still, learnt for next time.

friday 27th - easy 23 mins

October 27th 2006 12:02
a bit sore but not that bad from yesterday.
interestingly, but not that unexpected, is that my right calf is tight and sore, but my left is fine. makes sense cos its the outside leg and does more work around the bends. ive never had that show up before, but i guess after 25 laps the difference between inside and outside leg becomes evident.

thursday 26th - 10000m race

October 26th 2006 11:46
36:00 for 10000m (18:00 thru 5k)
very tough race, pretty boring in the middle bits cos i was running by my self, but great fun.
was shooting for sub 36 as first goal, then as close to 35 as possible. and i wouldve broken 36 if i hadnt gone to stop my watch as i was crossing the line; or if we didnt have to run into lane 3 to finish i got 36:00:06 *this* close!
but i think that was worth a low 35, at least under 35:30 or 35:20, if i had been running with someone. there were parts in the middle where i couldnt keep putting the edge, the forward drive on, i was just tunning out. you need someone to race to distract you from the constant pounding which i wasnt ready for. still, 30 second pb and pretty happy.
first 2k in 7:06, first 3k in 10:40, 5k in 18:00, and last 2k in 7:03
but the first 3k and last 2k combined gives 17:43, and the middle 5k was 18:17. 34 second slowdown in the middle where i just tunned out and couldnt put on the drive. jumped out of it with about 6 laps to go when lazhar lapped me (again) and Sean said what i was thinking, which was to try to stick to him. i actually gained on him for a lap which mustve been moving, but after that i dropped off a bit but it put the intensity back, and i focused on lapping greta.
pretty good but know theres more to go. but dont think i was in sub 35 shape at all.

33, 33, 33, 32, 32 (approx 200m)

a different session today meant i wouldn't fit into the morning session, and still cant make the evening session because of uni, so trained at uni.
just 90%.
felt very sore and stiff at start, but loosened into the session, and felt good.
still very tired, havnt been sleeping well or much recently. going to bed usually between 1 and 2:30am, but trying to rectify. last night was 12pm, so thats better.

sunday 22nd - 1:20 run

October 22nd 2006 08:11
1:20 for about 18kms (not too sure about the distance at all)
good run, felt really strong, and finished with a 3:50 km.
strong start, felt a bit strained in the first half, but got into a good rhythm into the second half, and finished last 20 mins strong. felt like i was going quick, which is why im not sure about the distance.

had 3 immunisations for the trip today after the run, was warned i might feel pretty shit for a day or two, so see how that goes. was assured that it shouldnt last too long.

saturday 21st - 3000m race

October 22nd 2006 07:58
9:57 for 3000m in very windy conditions
ran at illawong - good new track, very spongy. felt strong, ran in the new spikes which ended up being good, and tights because it was cold and windy. as soon as the gun went it was as if a weight was lifted and i could run fast - this weeks crap training was gone. felt really comfortable throughout and could finish strong in the last km.

time wasnt so good because of the extremely windy back straight and the fact that it was like running fartlek. id contsantly be focusing on catching up to someone to hide behind in the back straight into the wind and so i didnt pay much attention to the splits. without any wind and being able to focus on the times, i think that was worth a sub 9:40 easially. most people were 25-30 seconds behind their estimated time, so it looks good.

wasnt sure what to do today, training at uni because i only got to bed at 4:00am working on an assignment so wasnt going to get up at 5:30 for morning training. i knew morning group had tempo run, but 2 days before a 3k wasnt sure that was right. my program had 400s but having done 500s on tuesday would be same session, so didnt think thatw as right either.
in the end it didnt matter because the sessionw as bad anyway. i was extremely tired from lack of sleep and worried about my new spikes that i was trying out, wasnt sure if they were good, how they felt etc.
yep got the new balance LDS1000, the ones with the blue panals on the side.
anyway wanted to do a couple of ks at 3k pace but that didnt work, did 3:40 and 3:45 (on a very approx circuit), the decided to do some shorter stuff. all recoveries were 1 min or 30 secs.

wednesday 18th - 1 hour

October 18th 2006 02:28
a good solid hour run

started off at a quick pace and did a hilly loop including the big long run hill, then met greta and ran with her, getting into a good rhythm at probably around 4:30 mins/k, just ticking over and getting into the recovery side of todays run. then after i left, was still feeling good, so attacked another hill, and finished off quick, with a final km of 4:00 mins and speeding up through the last 500m.

felt absolutely awful when i woke up, but quickly started feeling better. a bit iffy when i started running, but i soon warmed to it, and got into the rhythm. not too hard, so some good recovery, but also some good hills and fast parts. feeling good, and think ive played it perfectly for the weekend race. may not run the best time ever, but should do well, the best i can expect at the moment. still expect to improve again next time i do 3000m after this weekend.

build back up to 1:15 for next week.

tuesday 17th - 10x500m

October 17th 2006 12:36
1:39, 1:39, ?, ? (missed the start on both around the corner), 1:47, 1:48, 1:44, 1:48, 1:44, 1:38

roughly

proper session finally, although felt a bit weird throughout, didnt have it all together still. felt a bit weak, especially arms and legs, and couldnt work hard. but had a couple of good reps and i hope thats promiscing fot the weekend and beyond.

im at a point where im not sure whether i should train more or less to get over this and into some good form. i thought after the camp it was fatigue, and it probably was, so i trained less, but either im still affected, or it hasnt worked. and yet training harder doesnt seem right either, when i still havnt got it all together.

i think im going to try to emphasise the tue/thurs sessions, and race hard on sat, to provide the good speed work for track season, then judge the other sessions by how i feel; if i feel good, have a couple of hard long runs in the week. but if i feel tired or weak, then back it off for that run in prep for the next speed session. i think the speed sessions are the main emphasis for the next couple of weeks, as long as im getting in one recovery jog and one decent longer run a week atleast.

saturday 14th - queens park 6k

October 14th 2006 02:49
wow that sucked.
23:12 for 6k
missed the start cos i was in the toilet, so started on everyone's second lap, but even so did the whole race by my self.
unbelievable heat, 30 degrees or so.
felt pretty sore and tired in warm up, but thought i was powering along for the first lap until i saw the 7:12 split for first 2k. very slow, but felt like 6:45 or so.
after that it was all downhill, as i died a painful death.
i think the heat played a major part, because lots of people were a bit off in terms of times, but more than that i think the camp residue is still making my legs sore and heavy. james commented that he was also struggling; and i found others who didnt do the camp ran better. i hope thats it.
i also havent been sleeping well since the camp. and ive been feeling a bit off the last couple of days.
either im coming down with something, or im still feeling the camp and am tired.
in any case im not a my best and need to play it smart.
the immediate focus is the 3000m in one weeks time, and i need to be ready by then. the most important sessions, now that im doing shorter track stuff, are tuesday and thursday, so i need to be rested for them to get the full benefit. hammering myself when im clearly not ready isnt smart.
i think the quicker i get over whatever im carrying, the quicker i can get into some sharp training for the track on saturday. which means lots of sleep and taking it easier - because at the moment i dont feel into it, like im not getting the benefit from training hard, im just tiring myself out when i run.
i think a couple of more relaxed days with lots of sleep before tuesday should help, and then i can test it out and hopefully lay some good training down before saturday.

because the camp, or something, is obviously slowing me down and before i get over that i wont be able to train properly at the proper intensity.

good luck to the fitzroy falls guys, hope you do well in the heat!

thursday 12th - 400s

October 12th 2006 03:35
session was done at uni at a nice peaceful oval at the back.

went 400, (45 secs), 400, (45 secs), 400, (45 secs), 400, (90 secs), 400, (60 secs), 400, (90 secs), 400, (45 secs), 200.

times were 1:18, 1:16, 1:17, 1:18; 1:12, 1:16; 1:13, un-timed 200.

rough 400m track, pretty close but not 100%, so times might be give or take a second or two. but it's all about the effort, especially when coming back from camp. will find a marked oval for next week.

very hot today! 31 degrees.
felt pretty good during the warm up, still a bit sore from camp but not that bad, not nearly as bad as yesterday. however id felt tired and lethargic and weak most of the day, and fell asleep in a lecture. was worried i might be getting sick (as i always am) but after the session feel better, and am pretty sure its all fine, just still exhausted from the camp and need even mroe sleep.

session was originally 8x400m (45 secs) but during the first four like this i was feeling lethargic and not really moving properly. decided i was just tiring myself out doing bland 400s with not real benifit, so decided to double the recovery to 90 secs, and try to run faster. this worked, and i backed up the first one with another 400 off shorter recovery. another 90 secs and then another 400, faster again but still not getting good turnover. then did a 200 witht eh first 100 at 400m pace, then the second 100 flat out at close to 100m pace; so a good kick down. started to get the legs turning over, but still my calves wernt strong enough to really power home/sprint at all.

still happy i managed the entire session, even though it was kinda reworked, after such a hard camp.

started feeling really tired and sore at the end of session and in the warm down, and just finished off with 2k so as not to be too tired for the weekend. going for a good one around queens park.

sat 7th - tue 10th; CAMP

October 11th 2006 06:55
I love athletics camp. A group of runners all striving for the same goal; nothing else to do apart from train and rest (read: watch TV) and eat and sleep; tough training; and some cool people. This time we went up to Hawks Nest and stayed in holiday town houses.
I'll put up the camp report when whoever is writing it, does; however here's what we did (about 10 hours of training time over the 2 days and 2 half days)

Saturday:
Arvo - Sandhills

A nice way to start the camp. Sean had planned out a circuit of hills which lasts between 2-3 minutes, and which will now be called the circuit. The session was 6 circuits, interspersed with shorter reps. So:

1 circuit
3 30 second hills
1 circuit
4 20 second steep hills
1 circuit
some hills i forget
1 circuit
2 steep then flat hills
1 circuit
3 flat then steep hills
1 circuit

So overall for the whole hour plus we never had more than two or three minutes recovery. Good times.

Sunday:
Morn - Long Run

Sore from yesterday already, but had missed 5 days before the camp so was a little unused to hard training load.

The most crazy long run I've ever run. Sooo hot.
Was with the group for about half an hour before I dropped off, and then struggled around the rets of the hour and a half. The course was dirt trail, partly rocky, but very hilly. Very very hilly. And it was oh so hot and humid.
Did the first 11.8k minute loop in around 50 minutes then went for 40 mins out and back. Didn't think I'd make it.
Feel the strain and shin pain from this session for the rest of the camp.

And really feel sorry for Mohammed who couldn't drink (Ramadan) and Craig who had to do an extra hour. Good effort!

Roughly 20k in 1:30

Midday - Strength
Tired but looking forward to strength because it means we also get to swim afterwards, and hopefully win a gutbusters comp. Sweet.
Tough session, did 7:27 for gutbusters with 3kg ball, but Kristy beat me (as usual) for 10:11. Still, got a World Mountain Running Champs hat. Thats right, I ran the world champs...

Arvo - Recovery Run
So smashed for this run.. Struggled along at what I thought was a good pace, but last with Mohammed ('Mo' from now on!). Strong-arse winds too.

A half hour.

Monday:
Morn - Recovery Run

Still smashed, couldn't lift for this one either. Near the back the whole way, and struggled.

25 or 26 mins.

Midday - Strength
Didn't want to do this session as was feeling exhausted and thought it would screw me for this arvo's main session, but got dragged out anyway by Sean and Vlad, and did it. Pretty much 1:10 of strength work on abs (some arms too).

Arvo - 200m to 1km Reps
Finally lifted for this session. It went 2x1km, 2x600m, 2x400m, 2x200m, with never more than one minute of rest, usually less.
No idea about times, as it's just approximate anyway; lots of wind, and course can be a bit out. Felt good, but stuck in a sore and painful rut until the 400s where I finally managed to shake off the soreness from the long run the day before and get into my stride, doing some good speed. And winning the last 200m, really happy with the session.

Tuesday:
Morn - Sandhills

Wasn't sure I'd make it through this session. It went:
3x1 circuits
3 30 second hills
5 steep 20 second hills
3 steep then flat hills
4 flat then steep hills
1 long rolling steep hill
7 minutes of continuous up and down the very steep 20 second hill
(Plus I think there was some more in there, I can't remember)
Extremely tough, calves so sore, couldn't put any presure on them at the end in the 7 minute effort.
Thought I was going to collapse by the end. 1:15 or so, probably more, with never more than 2 minutes rest, usually much less. Sean making me do all the reps, I never had much rest, and therefore was usually towards the back, so therfore got less rest. Vicious cycle.
The last 7 minutes I didn't think I'd make, ended up being me versus Craig the marathon man Dunn, both of us struggling around the course. Just got him at the end, but we were both fried, we were walking up most of the hills, trying not to fall over and stop. Good battle.

Final best time for the circuit over the two sessions was 2:44, but only went over 3 minutes once. (The best was Josh at 2:06 and Belzy at 2:08)

In the end it was a great camp, my cold from the week before didn't affect me except making me more tired and sore, but apart from that it was great, was smashed but felt like I was getting stronger all the time. Metaphor: As if my outside was smashed, but inside, my core was getting stonger. Peel away the wrecked outside with some easy recovery this week, and the stronger inside I built at camp can shine and take over.

Good times.

friday 6th - easy 25 mins

October 6th 2006 23:06
got out for an easy 25 before the camp to prep the legs. bit of phlegm still but felt ok, but at about 15 mins started feeling a bit rotton. still, thats what always seems to happen on my first run back, so it shouldnt be much to worry about. walked for a couple of minutes in the middle, but felt nice and ready afterwards, and feel like i wanted to go faster, so its good.

will be on camp for the next four days til tuesday, so ill be back for a full recount then.

wow i think taking yesterday off was a good idea, i really feel like crap today.
completely blocked up, aches and pains, and that general indescribable sick feeling.
surviving on panadol.

anyway today and tomorrow i can't train anyway, because im getting a colonoscopy and endonoscopy tomorrow. not that id be able to anyway, this cold is pretty full on.
will hopefully regroup for the camp, and maybe the 5k windsprints on thurs, was still hoping to do a 5k pb in the process of that session; but it might have to wait...

but im shit scared about this operation/exam at the hospital tomorrow!
